Essential Fitness Habits for Women Over 40

As women age, particularly from their 30s into their 40s and beyond, it’s common to experience a decline in muscle mass, a condition known as sarcopenia. This phenomenon is significantly influenced by hormonal changes and can lead to decreased joint stability, a slower metabolism, and reduced mobility. To counteract these effects, adopting specific fitness habits becomes crucial. Here’s a comprehensive guide to maintaining muscle health and overall fitness.

1. Prioritize Progressive Strength Training

Progressive strength training is vital as you age. Fitness expert Laura Caddy emphasizes the importance of lifting weights two to three times weekly, focusing on compound movements such as rows, presses, deadlifts, and squats. “Progressively increasing resistance is key to stimulating muscle growth,” she advises.

2. Ensure Adequate Protein Intake

To support muscle maintenance and growth, it’s essential to consume sufficient protein. Laura recommends aiming for 1.2 to 2 grams of protein per kilogram of body weight daily. Consider incorporating protein-rich foods like chicken breast, Greek yogurt, salmon, eggs, tofu, beans, turkey breast, tuna, and lean beef into your diet.

3. Don’t Neglect Recovery

Recovery is as important as the workouts themselves. “Muscle is built during rest,” Laura points out. Overtraining can lead to elevated cortisol levels that hinder progress. Prioritize quality sleep and engage in active recovery methods, such as walking or yoga, to support muscle health.

4. Incorporate Mobility and Core Work

With age, maintaining core stability and joint health becomes increasingly vital. A weekly session dedicated to mobility and core exercises helps prevent injuries and improves lifting form, according to Laura.

5. Include Balance and Power Drills

Adding balance and power drills to your routine enhances neuromuscular coordination and reduces fall risk. Consider integrating activities like medicine ball throws and jump squats, as they can improve your overall fitness and stability.

6. Maintain a Consistent Strength Training Schedule

A structured weekly strength training schedule is essential. At a minimum, aim for two full-body strength sessions per week to maintain muscle mass, with three to four sessions being ideal for those looking to build or regain muscle. Ensure your workouts cover all major muscle groups and vary between heavier, lower-rep days and lighter, higher-rep days to maximize effectiveness.

“It’s not just about lifting the heaviest weights; it’s about moving with precision and control,” says Lia Bartha, founder of B The Method. Consistent, mindful exercise not only preserves lean muscle but also supports joint health and improves posture as you age.
